5 High-Protein Meals You Can Make in Under 10 Minutes

Eating enough protein doesn't require spending your evenings in the kitchen. These five meals hit 30–45g of protein each and take less time to make than waiting for a delivery.

1. Greek Yogurt Power Bowl (5 min · ~35g protein)

Scoop 300g of Greek yogurt (Piątnica or similar full-fat) into a bowl. Add a scoop of vanilla whey protein, a handful of frozen blueberries straight from the bag, and a tablespoon of peanut butter. Stir. Done.

The frozen berries thaw in about 2 minutes and keep the bowl cold. This works as breakfast, a post-workout snack, or a late-night hit when you don't want to cook.

Why it works: Dairy protein (casein) digests slowly, the fat from peanut butter slows digestion further, and frozen fruit adds fibre. You stay full for 3–4 hours.

2. Tuna & Cottage Cheese Rice Bowl (8 min · ~42g protein)

Cook 80g of white rice in the microwave (most microwaveable pouches take 90 seconds). While it cooks, drain a can of tuna and mix it with 150g of cottage cheese, a squeeze of lemon, salt, and pepper. Pour over rice.

It sounds basic. It tastes surprisingly good, especially with a few drops of hot sauce. Cheap, fast, and the macro split is nearly perfect for a lean cut.

3. Three-Egg Scramble with Frozen Spinach (7 min · ~30g protein)

Crack three eggs into a pan with a splash of milk. Throw in a handful of frozen spinach straight from the bag — no need to thaw. Scramble on medium heat, add salt, and top with 30g of grated cheese.

Adding cheese here isn't just for taste. It pushes the protein up by another 7–8g and adds enough fat to keep you satiated until your next meal.

4. Protein Oats (5 min · ~38g protein)

Microwave 80g of rolled oats with 250ml of milk for 3 minutes. Stir in a scoop of chocolate or vanilla whey protein immediately while it's hot — the heat dissolves the powder perfectly with no clumps. Top with a sliced banana or a spoon of peanut butter.

This is one of the most calorie-efficient breakfasts you can make. High protein, high fibre, slow-digesting carbs. The milk adds calcium and extra protein. The banana gives you potassium for recovery.

5. Sardines on Toast (4 min · ~32g protein)

Toast two slices of wholegrain bread. Open a can of sardines in olive oil, mash them with a fork, and spread over the toast. Add sliced tomato and a grind of black pepper.

Sardines are one of the most underrated protein sources — cheap, shelf-stable, loaded with omega-3, and ready in seconds. One can has roughly 25g of protein. Combined with the bread, you're at 32g with almost no effort.

The pattern behind all five

Every meal above shares the same logic: start with a high-protein base (Greek yogurt, eggs, canned fish, cottage cheese, or protein powder), add a carb for energy and satiety (rice, oats, bread), and use fat to slow digestion (peanut butter, cheese, olive oil).

No exotic ingredients. No special equipment. Nothing you can't find in any supermarket and keep stocked for weeks.
